Rowing in MetCons — Pacing Strategy and Transitions
There is a specific problem that shows up in almost every mixed-modal CrossFit workout involving the rower: athletes go out too hard, blow up, and spend the rest of the WOD recovering instead of working.
What changes with this course
This is not about rowing in isolation. Every session is built around how rowing fits inside a larger workout — what happens to your stroke when your legs are already toasted from squats, or your grip is gone after toes-to-bar. Those are the conditions that matter, and that is what we train for.
We cover pacing models for common formats: rowing sandwiched between barbell work, rowing as the opener, rowing as the finisher, and long chipper-style workouts where the row is just one of six movements.
Specific skills covered
- How to calculate a target split based on your 500m PR and the total workout length
- Transition speed — getting on and off the erg without wasting 8 to 12 seconds per rep
- Stroke rate management when breathing is already compromised
- When to push and when to hold back during the first half of a long piece
Each week includes a workout of the week that you complete in your own gym and log through the course portal. Feedback is given within 48 hours.
This course suits athletes who have been doing CrossFit for at least six months and have a basic grasp of the rowing stroke already.

Module 1 — Pacing Models
Negative splits, even splits, and front-loaded efforts. Which one works in which workout format and why.

Module 2 — Rowing Under Fatigue
Stroke mechanics when your body is already working hard. How to maintain output without perfect form.

Module 3 — Transitions
Footplate setup, strapping technique, and the exact sequence for a fast mount and dismount.

Module 4 — Workout-Specific Strategy
Live breakdowns of six common CrossFit workout formats that include rowing. Real pacing targets, not guesses.

Module 5 — Testing Week
Three benchmark workouts, logged and reviewed. Written feedback on pacing decisions and stroke efficiency.
Includes access to a private group channel for workout logging and questions.
Practical Sessions
Each session focuses on measurable output — stroke rate, split time, and consistency under fatigue. Participants track progress using on-screen monitors.
Corrections happen in real time, not at the end of a set.
Assessment & Benchmarking
Timed 500m and 2,000m intervals establish a personal baseline. Data from these tests informs pacing strategy for the remainder of the programme.
Results are recorded and revisited at the midpoint and close of the workshop.
