Building Power Output on the Erg for CrossFit Competition
Rowing power is trainable. Most athletes either ignore it entirely or row too much at too low an intensity and wonder why their splits never move.
How this program is structured
This is an eight-week training block, not a technique course. You will row four times per week, following a periodised plan that cycles between low-rate power work, threshold intervals, and short sprint efforts. Each session has a specific purpose and a specific target range.
The plan is built around your current 500m split, which you establish in week one with a short assessment. From there, every target is calculated as a percentage of that number — no guessing, no vague effort levels.
What the research and coaching practice show
Low stroke rate work, typically 18 to 22 strokes per minute, builds the kind of leg drive and body connection that higher-rate rowing masks. Athletes who spend time here tend to see split improvements faster than those who only row at race pace. This program prioritises that work in the first four weeks before moving into higher-intensity intervals.
- Week 1 to 4: Strength-endurance base, low rate, high load per stroke
- Week 5 to 6: Threshold intervals at 85 to 90 percent of max effort
- Week 7 to 8: Race-pace work and a final 2000m time trial
You will need access to a Concept2 erg and a heart rate monitor. Optional but useful: a phone mount for video review of your stroke during low-rate sessions.

Week 1 — Assessment and Baseline
500m test, technique video submission, and target zone calculation.

Weeks 2 to 4 — Low Rate Power Phase
Four sessions per week at 18 to 20 strokes per minute. Focus on force application and body position at the catch.

Weeks 5 to 6 — Threshold Phase
Intervals ranging from 3 to 8 minutes. Work-to-rest ratios and target splits provided per session.

Week 7 — Race Pace Prep
Short, sharp pieces at or slightly above goal 500m pace. Volume drops significantly.

Week 8 — Taper and Time Trial
Reduced load, final 2000m test, and comparison against week 1 baseline.
Weekly check-in calls available. All sessions logged via the training portal.
Practical Sessions
Each session focuses on measurable output — stroke rate, split time, and consistency under fatigue. Participants track progress using on-screen monitors.
Corrections happen in real time, not at the end of a set.
Assessment & Benchmarking
Timed 500m and 2,000m intervals establish a personal baseline. Data from these tests informs pacing strategy for the remainder of the programme.
Results are recorded and revisited at the midpoint and close of the workshop.
